4-week structured turbo trainer plan for beginners or improvers who want to comfortably complete a 20 km ride.

Training Zone Guide

Overview

Goal: Build endurance, efficiency, and confidence to ride 20 km comfortably
Trainer type: Works for smart or basic turbo trainers
Frequency: 3 rides per week (optional 4th for recovery/spin)

Key focus areas:
Week 1-2 → Build aerobic base
Week 3 → Add moderate intensity
Week 4 → Simulate your 20 km ride

 

WEEK 1 – Build Your Base

Goal: Get comfortable on the trainer and establish consistency.

Session 1 (30 min Endurance Spin):

  • 10 min easy warm-up
  • 15 min steady effort (Zone 2, conversational pace)
  • 5 min cool-down

Session 2 (Cadence & Control – 35 min):

  • 10 min warm-up
  • 4 × 3 min high-cadence (95-100 rpm) with 2 min easy between
  • 5 min cool-down

Session 3 (Longer Ride – 40 min):

  • 10 min warm-up
  • 25 min steady Zone 2
  • 5 min cool-down

 

WEEK 2 – Endurance & Technique

Goal: Extend duration and improve pedaling efficiency.

Session 1 (Tempo Ride – 40 min):

  • 10 min warm-up
  • 3 × 6 min moderate (Zone 3) / 2 min easy
  • 4 min cool-down

Session 2 (High Cadence Drills – 35 min):

  • 10 min warm-up
  • 5 × 1 min fast spin (100-110 rpm) / 2 min easy
  • 10 min steady Zone 2
  • 5 min cool-down

Session 3 (Long Ride – 50 min):

  • 10 min warm-up
  • 35 min steady Zone 2
  • 5 min cool-down

 

WEEK 3 – Strength & Power

Goal: Add controlled intensity to build strength for hills and sustained speed.

Session 1 (Sweet Spot – 45 min):

  • 10 min warm-up
  • 3 × 8 min at 80-85% effort / 3 min recovery (Zone 1)
  • 5 min cool-down

Session 2 (Short Intervals – 40 min):

  • 10 min warm-up
  • 6 × 1 min hard (Zone 5) / 2 min easy (Zone 1)
  • 10 min steady Zone 2
  • 5 min cool-down

Session 3 (Endurance Ride – 55 min):

  • 10 min warm-up
  • 40 min steady Zone 2-3
  • 5 min cool-down

 

WEEK 4 – Sharpen & Test

Goal: Prepare for and complete your 20 km effort.

Session 1 (Tempo with Surges – 40 min):

  • 10 min warm-up
  • 3 × 7 min tempo (Zone 3-4) with 1 min strong surge at the end of each block followed by 2-3 minutes of easy spinning (Zone 1)
  • 5 min cool-down

Session 2 (Recovery Spin – 30 min):

  • All easy spinning, 90 rpm, light pressure

Session 3 (20 km Test Ride! – 60 min):

  • 10 min warm-up
  • Ride 20 km at a steady, sustainable pace (Zone 3 if possible)
  • 5-10 min cool-down

Pro Tips

  • Use a fan and hydrate every 10-15 min.
  • Aim for 90 rpm cadence on most sessions.
  • Stretch briefly after each ride.
  • Optional: add short core or strength work 2× per week for better stability and power.
